Sports nutrition is well studied, but people differ enormously — body size, fitness, the class intensity, the room temperature, gut tolerance, sex and health status all shift what's right on the day. So this is written as can, tends to and around, never as a guarantee, and every specific figure is a population-level guide drawn from published consensus, not a personal prescription. And unlike an article about marathon fuelling, the honest theme here is restraint: a group fitness class rarely needs the machinery of gels, carb-loading and race feeds. What a class actually demands
Group fitness classes are mostly high-intensity intervals: bursts of hard work — sprints on a bike, rounds of burpees, a heavy circuit — separated by short recoveries. Physiologically, that pattern leans on carbohydrate. Your body runs on a blend of fat and carbohydrate, and the harder you go, the more the balance tips toward carbohydrate, stored as glycogen in muscle. At the intensities a good class pushes you to — up around and above 80% of your maximum aerobic capacity — carbohydrate supplies the large majority of the energy, and muscle glycogen is used up far faster than it is during easy movement.
So in that narrow sense a class is a "glycogen sport" — but a short one. A 30–60 minute class simply doesn't last long enough to empty a normally fed tank. Your muscles hold a couple of thousand kilocalories of glycogen; a single class spends a modest slice of that. This is the key difference from endurance sport, and it's what makes the whole fuelling story here refreshingly simple: you're not trying to out-run your fuel supply, because for one class you won't. The job is just to start reasonably topped up and recover sensibly — both of which normal eating usually handles on its own.
The honest headline: one class is covered by meals
Let's say the quiet part plainly, because most nutrition content won't: if you eat reasonably across the day, a single gym class needs no special fuelling at all. The joint position stand on nutrition and athletic performance from the Academy of Nutrition and Dietetics, Dietitians of Canada and the American College of Sports Medicine is explicit that for exercise lasting under roughly 45–60 minutes, little or no additional carbohydrate is required during the effort — your existing glycogen covers it. Most classes fall inside that window.
That means the pre-class banana, the intra-class sports drink and the immediate post-class shake are, for one ordinary class, largely optional. They're not wrong — they can be convenient, and there are specific cases below where a top-up genuinely helps — but they're not doing the heavy lifting people imagine. The heavy lifting is done by your regular meals. If you want to improve how your classes feel and how you recover, the highest-leverage move is almost always the least glamorous one: eat enough, and eat enough protein, across the day.
Before class — a light top-up, if you need it
Whether you want anything before a class comes down to one question: have you eaten recently, and do you feel good? If you had a normal meal a few hours ago and feel fine, you can walk into the class as you are. The pre-exercise meal guidance in the position stands — roughly 1–4 g of carbohydrate per kilogram of body weight, one to four hours beforehand — is really written for long or hard endurance sessions; for a short class it scales down to "a normal meal earlier in the day is plenty."
The situation that actually calls for a pre-class snack is training on empty: an early morning class before breakfast, or a class at the end of a long gap without food. Some people handle that fine; others feel flat, shaky or under-powered, especially given how much a hard class leans on carbohydrate. If that's you, a small, easy-to-digest carbohydrate snack in the 30–60 minutes before — a banana, a slice of toast with jam, a handful of dried fruit, a small bowl of cereal — tends to smooth it out without sitting heavily. Keep it modest and low in fat and fibre so it digests quickly, and favour something you've had before rather than experimenting on the way to class.
Hydration for a sweaty class
This is where classes genuinely differ from a gentle workout: they can make you sweat hard, often in a warm, crowded, poorly ventilated studio. Sweating is how you shed the heat you're generating, and losing too much fluid — more than roughly 2% of your body mass over a session — is associated with rising perceived effort, a higher heart rate and, in the heat, a dip in performance and even concentration. The American College of Sports Medicine's position on exercise and fluid replacement frames the goal as drinking enough to keep body-mass loss under about 2%, rather than following a rigid schedule.
In practice, for a class that means two simple habits. First, start already hydrated: the ACSM position suggests roughly 500 ml of fluid in the couple of hours beforehand, which gives time to absorb it and pass off any excess. Second, sip through the class rather than waiting until you're parched — keep a bottle on the bike or by the mat and take small drinks in the recoveries. There's no universal ml-per-hour number, because sweat rates vary enormously between people and conditions; if you want to know your own, weigh yourself before and after a typical class (each kilogram lost is roughly a litre of sweat), which tells you how much you tend to under-replace.
For a single ~45-minute class, plain water is almost always enough. You start with a full body-store of sodium, and one class won't deplete it meaningfully. Electrolyte drinks start to earn their place only when sessions run long, stack back-to-back, or you're an especially heavy or salty sweater in a hot room — situations where you're losing enough sodium over enough time for replacement to matter.
After class — protein and a little carbohydrate
After a class two things quietly need doing: topping the glycogen you spent back up, and giving your muscles the protein to repair the micro-damage that hard intervals cause. For one class with a normal day or more before your next, both happen on their own through your regular meals — there is no urgent "window" you have to sprint to beat.
The one lever worth being deliberate about is protein, because it's the nutrient most people under-eat and the one that most supports getting fitter and stronger from your classes. The International Society of Sports Nutrition's position on protein suggests a practical per-meal dose of around 0.25 g per kilogram of body weight, or roughly 20–40 g, of good-quality protein — a chicken breast, a couple of eggs with yoghurt, a bowl of lentils, or a shake if that's easier. Reassuringly, the same body of research finds the muscle stays sensitised to protein for at least 24 hours after exercise, and that total daily protein matters more than precise timing. So there's no need to panic about a 30-minute window: just make sure a protein-containing meal lands within the next few hours, and that your day adds up.
Carbohydrate after a single class is a non-event — your next normal meal refills what little you used. The only time speed matters is a fast turnaround, such as a second class later the same day (below). Otherwise, treat recovery as "eat your next proper meal," not as a supplement ritual. When classes stack up — the daily picture
Here is where fuelling stops being optional and starts to matter — and it's a threshold, not a slope. One class a few times a week is covered by normal eating. But daily classes, or two in a day, change things: you're repeatedly drawing down glycogen and repeatedly damaging muscle, and if your everyday intake doesn't keep pace you slowly accumulate fatigue, feel flat in class after class, and recover poorly. At that point the levers move from "what do I do around this session" to "what does my week look like."
Two dials matter. The first is daily carbohydrate. The joint position stand scales it to training load: around 5–7 g per kilogram of body weight per day for a general or moderate program (about an hour of exercise a day), rising to roughly 6–10 g/kg/day for the moderate-to-high volumes of one to three hours a day. If you're doing an hour-long class most days, you sit in the lower part of that range; someone doing doubles sits higher. The second dial is daily protein: endurance-and-strength guidance lands at around 1.2–2.0 g per kilogram of body weight per day (the ISSN frames it as 1.4–2.0 g/kg for building and maintaining muscle), spread across meals rather than piled into one.
There's also a genuine fast-turnaround case: two hard classes within a few hours. When the recovery window is that short, speed helps — research on rapid glycogen restocking describes taking in carbohydrate at around 1.0–1.2 g per kilogram of body weight per hour in the first few hours after the first session, alongside some protein, so you arrive at the second class with something in the tank. For everyone else — a single daily class with normal sleep and meals in between — that urgency simply doesn't apply.
Fasted classes — is it fine?
Plenty of people do an early class before breakfast, and the honest answer is that for a single short class, fasted training is usually fine. The research is genuinely mixed: some studies that manipulated carbohydrate availability through overnight fasting found no difference in exercise performance, while others show that time to exhaustion can be shorter and work capacity lower when carbohydrate availability is low — which fits the fact that hard intervals lean on carbohydrate.
So treat it as a personal-response tool, not a rule. If you train fasted and feel strong, perform well and recover fine, there's no reason to change. If you feel flat, light-headed or notably weaker in the hard efforts, that's your body telling you a small pre-class carbohydrate top-up is worth it — and the fix is as simple as a banana beforehand. What you should not do is treat "fasted" as a badge to chase at the expense of eating enough overall, because the total-day picture matters far more than any single session's timing.
Eating enough — the one real risk
If there's a serious nutrition mistake to avoid in the group-fitness world, it isn't skipping a recovery shake — it's the opposite of over-fuelling: chronically under-eating while training hard, often because classes are being used as a tool for aggressive weight loss. Combine daily intense classes with a large calorie deficit and you drift into low energy availability: not leaving enough energy, once exercise is paid for, to run the body's basic functions.
Researchers quantify this as energy availability — roughly, energy eaten minus energy burned in exercise, per kilogram of fat-free (lean) mass. Dropping below about 30 kcal per kg of fat-free mass per day is the commonly used threshold associated with problems, while something nearer 45 kcal/kg/day is considered healthy for an active body. Sustained low energy availability is the root of what the International Olympic Committee calls Relative Energy Deficiency in Sport (RED-S) — a syndrome that affects both men and women and can impair bone health, hormones and menstrual function, immunity, mood and, ironically, the fitness the training was meant to build. Importantly, this isn't only an elite-athlete problem: recreational gym-goers combining frequent classes with under-eating are explicitly among those at risk.
The warning signs are worth knowing: persistent fatigue and flatness in class, frequent illness, poor sleep, low mood, stalled progress despite training hard, recurrent injuries or stress fractures, and (in women) disrupted or missing periods. None of these are things to push through. The answer is usually to eat more, not train harder, and to seek help from a doctor or registered dietitian if they persist. For most people doing classes, the practical takeaway is gentle but firm: let the food support the training, not fight it.
Common questions
Do I need to eat before a gym class?
Usually not, if you've eaten normally that day. A typical 30–60 minute class is comfortably covered by the glycogen your regular meals already store, and sports-nutrition position stands suggest little or no extra carbohydrate is needed for exercise under about 45–60 minutes. The exception is training on an empty stomach — first thing in the morning, or after a long gap without eating — where some people feel flat or light-headed. Can I do a HIIT or spin class fasted?

That said, high-intensity work leans heavily on carbohydrate, and studies do show that time to exhaustion can be shorter when carbohydrate availability is low. So treat fasted classes as a personal-preference tool, not a rule: if you feel strong and recover well, carry on; if you feel flat, dizzy or under-powered, a light carbohydrate top-up beforehand usually fixes it. What matters far more than any single fasted session is eating enough across the whole day.
How much should I drink during a sweaty class?
There's no single number, because sweat rates vary widely with the person, the room and the intensity. The long-standing sports-medicine guidance is to drink enough to keep body-mass loss under about 2% over the session, rather than to a fixed schedule — so for a hot, sweaty class that means sipping water throughout rather than waiting until you're parched. Starting the class already hydrated helps; the general pre-hydration guidance suggests roughly 400–500 ml of fluid in the couple of hours beforehand. For a single ~45-minute class, plain water is almost always enough; you don't need a sports drink unless you're doing back-to-back classes or sweating very heavily. What should I eat after a gym class to recover?
For most people, your next normal meal is the recovery plan — there's no urgent window to beat. A balance of carbohydrate to top up glycogen and protein to support muscle repair is all you need, and the muscle stays receptive to protein for many hours afterwards. A practical protein dose is around 0.25 g per kilogram of body weight, or roughly 20–40 g, in that meal. The "refuel within 30 minutes" urgency only really applies if you're training hard again within a few hours — for example a second class the same day — in which case getting carbohydrate and protein in sooner helps you recover faster.
Do I need a protein shake or a sports drink for one class?
Almost never for a single class. A shake is just a convenient way to hit your protein target — it has no special advantage over food, and if your day already includes enough protein you don't need one at all. Sports drinks earn their place in efforts lasting well beyond an hour, or in back-to-back sessions, where their carbohydrate and sodium help; for a normal 30–60 minute class they mostly add sugar you don't need.
