The “eat clean to bulk” myth: what actually builds muscle

An evidence-based look at two opposite bulking myths that both get it wrong: that you must eat perfectly “clean” and avoid every treat to build muscle, and its mirror image, that “dirty bulking” — eating everything in a huge surplus — builds more. A framing note before the detail. The nutrition of muscle gain is well studied, but people differ enormously — training age, genetics, sleep, starting body fat, sex, health status and how hard you actually train all shift how much and how fast anyone responds. So this is written as can, tends to and around, never as a guarantee, and every specific figure is a population-level guide drawn from published consensus, not a personal prescription. It's general education, not medical or dietary advice, and it isn't a personalised plan.

Two opposite myths, both wrong

Ask around a gym how to build muscle and you'll hear two confident, contradictory answers. The first is the “eat clean” camp: muscle demands a spotless diet of chicken, rice and broccoli, and a single “bad” meal sets you back. The second is the “dirty bulk” camp: to grow you have to eat everything — pile the calories as high as you can, the more the better, and worry about the fat later.

Both are myths, and it's worth seeing why they're mirror images of the same misunderstanding. Each treats food as the thing that builds muscle — either a magic clean-food trigger, or a sheer volume of calories — when in reality the muscle-building signal comes from training, and food's job is the supporting one of supplying the raw material (protein) and a little extra energy to build with. Get that order right and both myths dissolve: you don't need a perfect diet, and you can't force-feed muscle onto your frame faster than your body can build it.

What actually builds muscle

Muscle growth (hypertrophy) has three genuine drivers, and food is only part of the third:

Notice what isn't on that list: no specific “clean” food, no rule against treats, no giant calorie pile. Hit the training, the protein and a small surplus, and muscle is built. The rest is detail that affects your health and how you feel, not whether the muscle appears.

Common misconception → correct it. “Food is what builds muscle, so the diet is the main event.” Backwards. Training is the signal that tells the body to build muscle; food supplies the materials. Eat perfectly but train poorly and you'll mostly just gain weight. Overfeeding on its own does produce a whole-body anabolic response, but that isn't the same as new contractile muscle — without the tension signal, the extra energy has no reason to go there rather than into fat stores.[1]

The modest surplus — how big, and why

A muscle-building phase (a “bulk,” or better, a gaining phase) means eating a bit more energy than you burn, so your body has spare fuel to build with. The question everyone gets wrong is how much more. The honest answer from the research is: less than you'd think.

An off-season review for natural bodybuilders sets its headline surplus of roughly 10–20% above maintenance calories, aiming for about 0.25–0.5% of body weight per week, specifically for novice and intermediate lifters. Its recommendation for advanced lifters is smaller: roughly 5–10% above maintenance and about 0.25% of body weight per week.[2] For a novice or intermediate lifter whose maintenance sits near 2,500 kcal, that arithmetic lands at roughly 250–500 kcal a day — though the same review notes that in highly trained athletes a surplus of 200–300 kcal may be more appropriate than 500.[2] A separate review of the evidence lands in the same place, advising practitioners to take a conservative approach within the range of 1,500–2,000 kJ (roughly 360–480 kcal) per day to minimise fat-mass gains.[1] Advanced lifters, whose rate of muscle growth is likely to have slowed, are advised to be more conservative with both the surplus and the weekly weight gain, because a big surplus in their case mainly means more fat.[2]

Why so modest? Because your body can only build muscle so fast (see the rate section below). A surplus much larger than the pace at which you can actually lay down new muscle has nowhere useful to go, so it's stored as fat. The surplus is there to support muscle growth, not to drive it — the training does the driving. Give it a little more fuel than the building needs and the excess simply becomes body fat you'll have to diet off later.

The most reliable way to size your own surplus isn't a calculator, it's the scale trend over weeks. If your weight is drifting up by roughly a quarter to a half a percent of body weight each week and your lifts are progressing, the surplus is about right. If the scale is climbing fast, it's too big and you're gaining more fat than you need to; if it's flat over a few weeks, nudge food up a little.

Common misconception → correct it. “If a small surplus builds muscle, a big surplus builds more.” This is the single most expensive bulking mistake. Muscle is built at a rate set by your training and recovery, not by how much you eat — so past a modest surplus, the extra calories don't accelerate muscle at all. They accelerate fat gain, which lengthens and worsens the cut you'll eventually have to do. More food is not more muscle.

Why “dirty bulking” backfires

The dirty-bulk idea — eat as much as you can, chase the biggest surplus, grow the fastest — sounds intuitive and is exactly wrong. It has actually been put to the test. In a 2023 controlled trial in resistance-trained lifters, researchers randomised participants to an intended 5% surplus, an intended 15% surplus or maintenance for eight weeks, while everyone did the same training.[3] Those targets were set as rates of weight gain — 0.4–0.6% of body weight every two weeks for the moderate group and 1.4–1.6% for the larger one — and what people actually ate is the number to watch, because by the authors' own account the two surplus groups ended up closer together than intended. Here's what happened:

Both surplus groups gained about the same body mass (~3.3 kg), and the group comparison found no evidence of a difference in muscle thickness between them. What the faster weight gain did predict was more fat: across everyone who finished, change in body mass strongly predicted change in skinfold (fat) thickness, and only weakly predicted a change in biceps thickness. In the interests of honesty, one result did favour the bigger surplus — the larger-surplus group improved its bench press one-rep max more than the other two groups — while squat one-rep max and muscle thickness showed no group difference. The authors' overall conclusion was that faster rates of body-mass gain, and by proxy larger surpluses, primarily increase rates of fat gain rather than augmenting one-rep max or muscle thickness.[3]

Two limitations govern how far that null result can be pushed, and the authors are explicit about both. First, the intended difference between the groups never actually happened: they report that despite consistent monitoring the assigned surpluses were not consistently followed, that on the evidence both surplus groups were on average in a similar energy surplus, and that a prescribed 5% surplus may simply be too small to be logistically feasible and in practice becomes a larger one. So the comparison did not cleanly test a small surplus against a large one. Second, the study was underpowered — COVID-19 dropouts and delays left a sample roughly 60% of the intended size (21 enrolled, 17 finishing), against the researchers' own estimate that muscle thickness would need 31 or more people per group, so the authors say the group comparisons may be inaccurate for want of numbers.[3] That is why the finding worth leaning on here is the relationship across all 17 finishers — more weight gained, more fat — rather than the absence of a group difference, which is not the same as evidence that no difference exists. Treat it as one good piece of evidence rather than the last word.

That fits a broader pattern in overfeeding research: when people eat a large surplus, a large share of the gain is fat. A review of the evidence points to a long overfeeding study in young lean males in which ~2 kg of fat mass was accrued for each 1 kg of lean mass, and to non-exercising populations where only about 33–40% of the body mass gained was fat-free mass.[1] In other words, the dirty bulk delivers exactly what it sounds like — a lot of extra body fat — while the muscle you were chasing arrives no faster. You then spend months dieting the fat back off, often losing some of the hard little muscle in the process. It's a slower route to the same physique, not a faster one.

Common misconception → correct it. “The scale is going up fast, so I'm growing fast.” Fast scale gain is mostly a fat-and-water signal, not a muscle signal. Muscle gain is slow and capped by your training; when the scale rockets, the extra is overwhelmingly fat. A steadier, modest climb is the sign of a bulk that's actually adding muscle rather than padding.

Does “clean” food build more muscle?

So if a big surplus doesn't help, does eating clean at least? Here's the honest answer: no food is a muscle trigger, and no food blocks muscle growth if your protein and calories are in the right place. There's no “clean” ingredient that flips a switch, and no single treat that undoes a session. Muscle doesn't read food labels; it responds to training, protein and energy.

That does not mean food quality is irrelevant — it just doesn't do what the myth claims. Mostly whole, minimally processed foods matter for real reasons:

A sensible way to hold both truths at once is the idea of a mostly-whole-food diet with room for the rest. Aiming for the large majority of your intake to come from nutritious, filling, protein-rich foods covers the health and satiety benefits; leaving a modest slice for foods you simply enjoy costs you nothing in muscle and makes the whole thing sustainable — which, over the months a bulk actually takes, matters more than any single meal ever could. Common misconception → correct it. “One junk meal ruins a bulk” (and its cousin, “it has to be chicken, rice and broccoli or it doesn't count”). Neither is true. Muscle growth responds to your total training, protein and energy over weeks, not to any single meal's virtue. A treat that fits your protein and calories doesn't block growth; an obsessively “clean” diet you can't sustain, or that's so unfilling you undereat, can quietly work against you. Consistency beats purity.

Protein — the real non-negotiable

If there's one dietary lever that genuinely matters for building muscle, it's protein — the raw material the body assembles muscle from. The International Society of Sports Nutrition (ISSN, United States) puts an overall daily intake of roughly 1.4–2.0 g per kg of body weight as sufficient for most exercising individuals,[5] and the British Dietetic Association (United Kingdom) gives the same 1.4–2.0 g/kg range for strength and endurance athletes, noting that where muscle gain is the goal it takes resistance training plus a diet with adequate energy and carbohydrate as well as protein.[6] For a dedicated muscle-building phase a commonly cited practical target is about 1.6–2.2 g per kg per day.[2] Going far beyond these amounts doesn't build extra muscle on its own — protein is a requirement to be met, not a dial that keeps paying off the higher you push it.

How you spread it helps, too. The evidence points to distributing protein across the day rather than loading it into one meal — off-season guidance suggests doses of around 0.4–0.55 g per kg per meal,[2] and the ISSN position stand recommends about 0.25 g per kg, or an absolute dose of 20–40 g, evenly distributed every three to four hours across the day.[5] The how much protein guide goes into exactly how much you need and how to hit it.

One useful corollary: because a modest surplus can be small (or occasionally absent), protein is doing much of the heavy lifting. In fact, muscle gain isn't strictly impossible without a surplus — a review of the evidence concludes that hypertrophy is possible in an energy deficit, and proposes this response is more likely among people who are new to resistance training, or who are overweight or obese.[1] In those cases, keeping protein higher — a systematic review of lean, resistance-trained athletes in a deficit puts likely needs at around 2.3–3.1 g per kg of fat-free mass, scaled up with the severity of the restriction and with leanness[7] — and training hard helps the body add or protect muscle while losing fat. For leaner, trained people who want to keep gaining, a modest surplus plus adequate protein remains the easiest path.

How fast you can realistically gain

The reason a big surplus can't build muscle faster is that there's a limit on how quickly the body lays down new muscle — a limit your training and recovery set, not your fork. Knowing roughly where that limit sits is what makes the modest surplus make sense.

A widely used guide is to aim to gain around 0.25–0.5% of body weight per week during a muscle-building phase — for an 80 kg person, very roughly 0.2–0.4 kg a week. That figure is the one given for novice and intermediate lifters; the same review puts advanced lifters at about 0.25% of body weight per week, because rates of muscle growth may slow as an individual becomes more advanced, which is exactly why advanced lifters are told to be more conservative with both the surplus and the weekly weight gain.[2] Beginners, whose bodies are primed to respond, can gain fastest; intermediates slow down; advanced lifters, closer to their potential, slower still. Not all of even that slow scale gain is muscle, either — in sedentary people, gains in fat-free mass during overfeeding are thought to owe a good deal to changes in total body water rather than lean tissue.[8]

The practical upshot: muscle is a months-and-years project, not a weeks one. Because the pace of muscle gain is slow, a surplus much larger than that pace has little chance of becoming muscle — it mostly becomes fat. That is why every credible recommendation lands on modest. Patience isn't a nice-to-have here; it's the mechanism. Judge progress by the trend in your body weight and your lifts over weeks and months, not by the scale on any given morning.

Common misconception → correct it. “I'm not gaining fast enough, so I need to eat a lot more.” Usually the fix is more training progress and patience, not more food. If your lifts are climbing and you're gaining a modest amount of weight, it's working — the rate just is what it is.
